Cable Middle Fly
The cable middle fly is an isolation exercise performed on a dual-pulley cable machine to provide constant tension across the chest. It targets the sternal head of the pectoralis major and fits best in the middle or end of a chest workout.

How to do it
- Set cable pulleys at chest height.
- Grab both handles and step forward into a staggered stance.
- Start with arms extended out to the sides, slight bend in elbows.
- Bring your hands together in front of your chest in an arcing motion, as if hugging a tree.
- Squeeze your chest at the peak contraction.
- Slowly return to the starting position with control.
Common mistakes
- Bending and straightening the elbows excessively turns the fly into a press and reduces chest isolation.
- Using torso momentum to swing the weight forward shifts tension away from the pecs and strains the shoulders.
- Allowing the cables to pull the elbows too far back overextends the shoulder joint and increases injury risk.
Tips
- Keep a constant, slight bend in your elbows throughout the entire range of motion.
- Keep your chest elevated and retract your shoulder blades to maintain a stable torso.
- Pause for a second at the point of peak contraction while squeezing the chest before controlling the return.
Sets and reps
Perform 3 to 4 sets of 10 to 15 reps, resting 60 to 90 seconds between sets to maximize muscle fatigue safely.

Questions
What part of the chest does the middle cable fly work?
Aligning the pulleys with chest height directly targets the middle, sternal fibers of the pectoralis major.
What can replace this exercise without a cable machine?
Resistance band chest flyes anchored at chest height mimic the continuous tension best, or you can perform flat dumbbell flyes.
