How to do it
- Loop one end of the band around the rear leg of a sturdy chair and the other end around your ankle.
- Sit on the chair with your back straight, hands holding the sides of the seat and the band taut behind your working leg.
- As you exhale, extend your knee and straighten your leg out in front of you.
- Hold the top position briefly, feeling the tension in your thigh.
- Inhale and slowly bend your knee back to the starting position.
- Complete all repetitions, then switch legs.
Common mistakes
- Allowing the band to snap the leg back quickly eliminates tension in the eccentric phase and strains the knee joint.
- Leaning back or slouching in the chair shifts work away from the quadriceps and places unnecessary stress on the lower back.
- Using a band that is completely slack at the bottom reduces the effective range of motion and overall quad activation.
Tips
- Pause for a full second at the top of the movement to maximize the peak contraction of the quadriceps.
- Choose a sturdy, high enough chair so your foot clears the floor comfortably throughout the entire range of motion.
- Control the lowering phase slowly, taking roughly two to three seconds to return to the starting position.
Sets and reps
Perform 3 to 4 sets of 12 to 20 repetitions per leg to build muscle endurance and hypertrophy, resting 60 to 90 seconds between sets.

Questions
Can this exercise replace the seated leg extension machine at the gym?
It is an effective home alternative that targets the same quad muscles, though the resistance increases as the band stretches rather than staying constant like a machine.
Is this exercise safe if you have sensitive knees?
It is generally joint-friendly because the resistance builds gradually, but if you experience sharp knee pain, stop immediately and consult a healthcare professional.
