Band Lying Leg Curl
The band lying leg curl is an isolation movement designed to build and tone the hamstrings without heavy machinery. It suits home workouts or serves as an effective finishing exercise on leg day to exhaust the knee flexors safely.

How to do it
- Anchor one end of the band to a sturdy low point and loop the other handle securely around one ankle.
- Lie face down with your legs extended, far enough away that the band is taut, and rest your forearms under your head.
- Keep your hips pressed into the floor and your core braced.
- Inhale. As you exhale, bend your knee and curl your heel toward your glutes against the band's resistance.
- Inhale and slowly extend your leg back to the starting position under control.
- Complete all reps, then switch legs.
Common mistakes
- Lifting your hips off the floor transfers tension from the hamstrings to the lower back.
- Allowing the band to snap the leg back too quickly eliminates the muscle-building benefits of the eccentric phase.
- Positioning your body too close to the anchor point leaves the band slack at the start of the rep, wasting part of the range of motion.
Tips
- Keep your hip bones firmly pressed into the floor throughout each repetition to isolate the hamstrings.
- Pause for a full second when your heel is closest to your glute to maximize peak contraction.
- Dorsiflex your working foot by pulling the toes toward your shin to keep the band secure and enhance muscle activation.
Sets and reps
Perform 3–4 sets of 12–20 reps per leg with 45–60 seconds of rest between sets to target muscle hypertrophy and local muscular endurance.

Questions
Can this exercise effectively replace the lying leg curl machine?
Yes, it replicates the exact same knee-flexion mechanics and provides a similar peak contraction, making it a great alternative when training at home.
What should you do if you feel lower back strain during the curl?
Make sure your pelvis stays glued to the floor or try placing a small towel under your hips; if pain persists, stop immediately and consult a specialist.
