Smith Machine Squat
The Smith machine squat is a compound lower-body exercise that targets the quadriceps and glutes along a fixed vertical track. The guided bar provides built-in stability, making it an effective choice for lifters of any experience level looking to isolate leg drive or safely train close to failure.

How to do it
- Stand under the Smith machine with your feet shoulder-width apart, toes pointing slightly outward.
- Position the bar across your shoulders, just below the neck.
- Grasp the bar with your hands slightly wider than shoulder-width.
- Unrack the bar by rotating it and then stepping back slightly.
- Inhale and lower your body by bending your knees and hips, as if sitting back into a chair.
- Keep your back straight and chest up as you descend.
- Descend until your thighs are parallel to the ground or slightly lower.
- Exhale as you press through your heels to return to the starting position, extending your legs fully.
- Keep the movement controlled and steady throughout the exercise.
Common mistakes
- Placing feet directly beneath the bar forces the knees too far forward and places excessive stress on the patellar tendons.
- Rounding the lower back at the bottom of the movement increases spinal compression under load.
- Cutting the depth short above parallel significantly reduces quad and glute activation.
- Lifting the heels off the floor shifts tension away from the posterior chain and compromises balance.
Tips
- Set the safety catches just below your intended bottom depth before starting your set.
- Place your feet roughly half a step forward from the bar to allow your hips to hinge back naturally without straining your knees.
- Drive through the midfoot and heels while keeping your chest upright to maintain consistent bar contact across your upper back.
Sets and reps
For hypertrophy and strength, perform 3 to 4 sets of 8 to 12 reps with 2 to 3 minutes of rest; for muscular endurance, opt for 3 sets of 15 to 20 reps with 60 to 90 seconds of rest.

Questions
Is the Smith machine squat easier on the lower back than a free-weight barbell squat?
It reduces the demand on core stabilizers because the bar path is fixed, allowing you to lean slightly into the bar and keep a more upright torso. However, improper foot positioning can still place undue shear stress on the spine.
How does foot placement affect muscle recruitment in the Smith machine squat?
Placing your feet further forward shifts more emphasis to the glutes and hamstrings while sparing the knees, whereas placing them closer to the bar line targets the quadriceps more directly.
