Resistance Band Kneeling Back Kick
The resistance band kneeling back kick is an isolation movement targeting the gluteus maximus and hamstrings. It suits lifters of all experience levels and functions well as a glute activation drill before compound lifts or as a high-rep finisher.

How to do it
- Loop the band around your thighs just above your knees and get on all fours with your hands under your shoulders and knees under your hips.
- Keep your back flat and your core braced.
- As you exhale, kick one leg back and up, extending it against the band until it is in line with your torso.
- Squeeze your glute at the top of the movement.
- Inhale and slowly bring the knee back under your hip.
- Complete all repetitions, then switch legs.
Common mistakes
- Arching the lower back at the top shifts mechanical tension away from the glute and onto the lumbar spine.
- Using momentum to kick back bypasses the band's resistance and reduces muscle engagement.
- Tilting the hips open shifts the pelvis out of alignment, decreasing tension on the working glute.
Tips
- Keep your core firmly braced to maintain a neutral spine throughout the entire set.
- Pause for a full second at the top of the movement to achieve maximum glute contraction.
- Resist the pull of the band on the way down by returning your knee to the starting position under control.
Sets and reps
Perform 3–4 sets of 12–20 repetitions per leg. Rest 45–60 seconds between sets or alternate legs with minimal rest.

Questions
Is this exercise safe for the lower back?
It is safe when the spine stays neutral and the movement comes purely from hip extension; if lower back pain occurs, stop immediately and consult a healthcare professional.
Where should the resistance band be placed?
Positioning the loop band an inch or two above the knees offers the most secure fit and consistent resistance without slipping.
