How to do it

  1. Set up a bench horizontally behind the Smith machine.
  2. Sit on the floor with your back against the bench and position the barbell from the Smith machine over your hips.
  3. Plant your feet flat on the floor, shoulder-width apart, near your buttocks.
  4. Unrack the barbell by rotating the bar and lifting it off the safety catches.
  5. Inhale and brace your core. As you exhale, drive through your heels to lift your hips and the barbell upwards.
  6. Raise your hips until your body forms a straight line from your shoulders to your knees, squeezing your glutes at the top.
  7. Ensure your upper back remains in contact with the bench throughout the movement.
  8. Slowly lower your hips back down to the starting position, controlling the weight.

Sets and reps

For muscle building, perform 3 to 4 sets of 8 to 12 repetitions with a deliberate pause at the top and 90 to 120 seconds of rest. For muscular endurance, use 3 sets of 15 to 20 repetitions with about 60 seconds of rest between sets.

Questions

Why choose the Smith machine over a free barbell for hip thrusts?

The fixed track eliminates the need to balance the load, making setup much simpler and allowing you to focus entirely on glute contraction under heavier weights.

What should you do if your lower back aches during this exercise?

Check your foot placement, avoid overarching at the top, and decrease the load; if pain persists, stop the exercise and see a qualified specialist.
