Band Thruster
The band thruster is a full-body compound movement that integrates a front squat directly into an overhead press. It targets the quadriceps, glutes, and shoulders, making it an efficient choice for metabolic conditioning and home strength workouts.

How to do it
- Stand on the middle of the band with your feet shoulder-width apart and bring the handles up to your shoulders, palms facing forward.
- Keep your chest up, back straight, and core braced.
- Inhale and lower into a squat by bending your knees and pushing your hips back until your thighs are about parallel to the floor.
- As you exhale, drive through your heels to stand up and, in one fluid motion, press the handles overhead until your arms are fully extended.
- Inhale as you lower the handles back to your shoulders and descend into the next squat.
Common mistakes
- Pausing between the squat and the press eliminates momentum and places unnecessary strain on the deltoids.
- Allowing the knees to cave inward during the ascent increases stress on the knee ligaments.
- Overarching the lower back at the top lockout transfers load to the lumbar spine instead of bracing with the core.
Tips
- Drive explosively through your heels and hips to propel the band upward before finishing the press with your arms.
- Anchor the band securely under the arches of both feet to keep it from slipping mid-movement.
- Keep your elbows angled slightly forward rather than flared wide to maintain a joint-friendly pressing path.
Sets and reps
Perform 3 to 4 sets of 12 to 20 repetitions with 45 to 60 seconds of rest between sets to target muscular endurance and conditioning.

Questions
How does using a band compare to using dumbbells or a barbell?
The band creates accommodating resistance that peaks at full lockout, which places less compressive load on the joints in the bottom of the squat.
What should you do if your shoulders hurt during the overhead press?
Stop the exercise immediately and consult a healthcare professional, or switch to a lighter band that allows for a pain-free range of motion.
