Band Squat Twist
The band squat twist is a compound functional movement combining a standard lower-body squat with rotational core work against elastic resistance. It develops the quadriceps, glutes, and obliques, making it a great addition to full-body sessions, circuit workouts, or dynamic warm-ups.

How to do it
- Stand on the middle of the band with your feet shoulder-width apart and bring the handles up to your shoulders, elbows down.
- Keep your back straight and your core braced.
- Inhale and squat down, pushing your hips back until your thighs are about parallel to the floor.
- As you exhale, drive up through your heels and rotate your torso to one side at the top.
- Inhale, return to the center and squat down again.
- Repeat, alternating the direction of the twist on each rep.
Common mistakes
- Initiating the torso twist before reaching full hip and knee extension, which places shearing stress on the joints.
- Allowing the knees to collapse inward during the squat or the turn, which reduces glute recruitment and strains the knees.
- Rotating solely from the lumbar spine instead of turning through the thoracic spine and hips, which risks lower back strain.
Tips
- Anchor the band handles firmly at shoulder height to maintain constant tension throughout the ascent and descent.
- Pivot slightly on the trailing foot during the turn to allow natural hip rotation and protect the knees.
- Brace the core firmly throughout the movement to initiate the rotation with your obliques rather than swinging the upper body.
Sets and reps
For muscular endurance and core conditioning, aim for 3–4 sets of 12–16 total reps (6–8 per side) resting 45–60 seconds between sets. If using a heavier resistance band for muscle building, perform 3 sets of 8–10 controlled reps per side with 60–90 seconds of rest.

Questions
What muscles are primarily worked in this exercise?
The squat portion targets the quadriceps and glutes, while the explosive twist at the top challenges the internal and external obliques alongside deep core stabilizers.
Is the twisting motion safe for the lower back?
The movement is safe when you brace your abdominal wall and allow the back hip to pivot freely rather than forcing the turn through the lumbar spine. If any lower back pain occurs, stop immediately and consult a specialist.
