Resistance Band Horizontal Pallof Press
The resistance band horizontal Pallof press is a premier anti-rotation movement that builds core strength, targeting the obliques, deep abdominals, and stabilizing muscles of the chest and shoulders. It is suitable for all fitness levels and fits well into dynamic warm-ups or at the end of a strength session as dedicated core work.

How to do it
- Anchor the loop band to a sturdy point at chest height and stand side-on to the anchor.
- Hold the free end of the band with both hands at the center of your chest and step away until the band is taut.
- Stand with your feet shoulder-width apart, knees slightly bent, core braced.
- Inhale, then as you exhale, press your hands straight out in front of your chest, resisting the band's pull to rotate your torso.
- Hold for a second, then inhale and slowly bring your hands back to your chest.
- Complete all repetitions, then face the other way and repeat.
Common mistakes
- Allowing the hips or torso to rotate toward the anchor point defeats the anti-rotation purpose and places unnecessary strain on the lower back.
- Rushing through the pressing motion reduces time under tension and diminishes the isometric stability stimulus.
- Shrugging the shoulders upward during the press shifts tension into the upper trapezius instead of maintaining a solid chest and core brace.
Tips
- Maintain a stable base by keeping feet shoulder-width apart and knees soft throughout the set.
- Hold the full extension for one to two seconds to challenge anti-rotational control at the longest lever arm.
- Adjust the resistance quickly by taking a half-step further away from the anchor point rather than swapping bands.
Sets and reps
Perform 3 to 4 sets of 10 to 12 controlled reps per side with a brief pause on each rep, resting 45 to 60 seconds between sides.

Questions
Is the Pallof press safe for people with lower back pain?
Because it trains the core to resist rotation without flexing or twisting the spine, it is widely considered one of the safest core exercises. If any pain occurs, stop immediately and consult a healthcare professional.
Can this exercise be replicated in a gym setting without bands?
Yes, you can set a cable machine pulley to chest height and perform the exact same movement with a D-handle.
