Band Close Grip Biceps Curl
The band close grip biceps curl is an isolation exercise that emphasizes the long head of the biceps using variable elastic resistance. It works well as a finishing movement at the end of an upper-body pull workout or in a home training routine.

How to do it
- Stand on the middle of the band with your feet close together and take a handle in each hand.
- Bring the handles together in front of your thighs, palms facing up, hands nearly touching.
- Keep your back straight and your elbows pinned to your sides.
- Inhale and brace your core. As you exhale, curl the handles up toward your chest, keeping them close together.
- Inhale and slowly lower the handles back to the starting position.
Common mistakes
- Flaring the elbows out to the sides shifts tension away from the biceps and overloads the anterior shoulders.
- Allowing the hands to drift apart during the curl cancels the targeted emphasis on the outer head.
- Dropping the handles quickly on the way down eliminates time under tension during the eccentric phase.
- Leaning backward to heave the handles up compromises posture and strains the lower back.
Tips
- Keep the wrists completely rigid and aligned with the forearms to prevent hyperextension under peak tension.
- Widen your stance on the band to quickly increase resistance without changing equipment.
- Hold the peak contraction for one full second where the band's tension is highest.
Sets and reps
Perform 3 to 4 sets of 12 to 20 controlled repetitions with 45 to 60 seconds of rest. Elastic band curls respond best to moderate-to-high rep ranges that maximize metabolic stress without joint strain.

Questions
Which part of the bicep does the close grip target?
Keeping the hands close together places greater mechanical tension on the long (outer) head of the biceps brachii.
Can band curls replace barbell curls for arm hypertrophy?
Yes, bands provide ascending resistance that challenges the biceps fully at peak contraction, making them a viable alternative for muscle growth.
