Dumbbell Glute Bridge

The dumbbell glute bridge is an isolation movement designed to strengthen and hypertrophy the gluteal muscles without putting axial load on the spine. It is suitable for lifters of all experience levels and works well as a glute activation drill or as a primary muscle-building exercise.

How to do it

  1. Lie on your back on the floor with your knees bent and feet flat, hip-width apart.
  2. Place a dumbbell horizontally across your hips, holding it with both hands for stability.
  3. Inhale and brace your core. As you exhale, press through your heels to lift your hips off the floor.
  4. Lift your hips until your body forms a straight line from your shoulders to your knees, squeezing your glutes at the top.
  5. Ensure your movements are controlled and avoid arching your back excessively.
  6. Hold the top position for a moment, then slowly lower your hips back to the starting position.

Sets and reps

Aim for 3 to 4 sets of 10 to 15 repetitions with 60 to 90 seconds of rest to build glute strength and mass. For endurance or activation, perform 15 to 20 repetitions with 45 to 60 seconds of rest.

Questions

Is the dumbbell glute bridge safe if I have lower back issues?

Yes, it is generally spine-friendly because your torso is supported by the floor and axial load is eliminated. If you feel any sharp pain or pinch in your back, stop the movement and consult a specialist.

How does this exercise compare to a hip thrust off a bench?

The floor bridge has a shorter range of motion, which makes it easier to set up at home and simpler to stabilize. A bench hip thrust provides greater hip flexion at the bottom for a deeper stretch.
