Bodyweight Standing Romanian Deadlift
The bodyweight standing Romanian deadlift is a fundamental hip-hinge movement designed to activate the glutes, hamstrings, and spinal erectors without external resistance. It is ideal for beginners learning proper hinge mechanics, as well as for intermediate lifters serving as a warm-up or home activation drill.

How to do it
- Stand upright with feet hip-width apart and hands at your sides.
- Keep your legs relatively straight with a slight bend in your knees.
- Hinge forward at the hips, lowering your torso towards the ground while keeping your back straight.
- Feel the stretch in your hamstrings.
- Return to the starting position by contracting your glutes and hamstrings.
Common mistakes
- Rounding the back during the descent transfers the workload from the posterior chain straight into the vulnerable spinal ligaments.
- Squatting down by overbending the knees turns the hinge into a squat, removing tension from the hamstrings and glutes.
- Hyperextending the lower back at lockout compresses the lumbar spine instead of finishing the extension with the glutes.
Tips
- Initiate the movement by pushing your hips straight back as if trying to reach a wall behind you with your tailbone.
- Keep your neck aligned with your spine by keeping your gaze focused on the floor a few feet ahead of you.
- Engage your glutes at the top position to stand fully upright without leaning your torso backward.
Sets and reps
Perform 1 to 2 sets of 10 to 15 reps as a mobility-focused warm-up, or 3 to 4 sets of 15 to 25 reps with 45 to 60 seconds of rest when training for muscular endurance.

Questions
Is the bodyweight Romanian deadlift safe if you experience lower back discomfort?
It reinforces hip-hinging mechanics without compressive spine loading, but if you experience any pain or acute discomfort, stop immediately and consult a healthcare professional.
Can you build substantial glute size with just bodyweight?
This variation builds muscular endurance and establishes a solid mind-muscle connection, but noticeable muscle growth eventually requires progressive overload via added weights or single-leg variations.
